How the workout planner builds your week

Your training week isn't a template with your name pasted on top. Here's what the planner is actually doing.

Step 1 — Frame the week

The planner starts with your available days and session length. Three days becomes full-body. Four becomes upper/lower. Five or six splits by pattern, not by "chest day." Every week keeps a balance across six movement patterns:

  • Squat
  • Hinge
  • Horizontal push and pull
  • Vertical push and pull
  • Carry or core
  • Conditioning or restore

Step 2 — Pick movements you can actually do

Selection is filtered by your equipment, your experience and any movements you've flagged as painful. Flag a movement once and the planner stops prescribing it and substitutes a pattern-matched alternative, permanently, until you unflag it.

Step 3 — Set the targets

Each exercise gets a rep range and an effort target rather than a fixed weight. That's deliberate: your capacity moves week to week, and a fixed number is wrong the moment your sleep changes.

Your first week is intentionally light. It's a measurement week — the planner is learning what you can do.

Step 4 — Adjust from real data

After each session the planner reads three things: whether you completed the reps, how hard the sets felt, and your readiness that morning. Reps completed at a lower-than-expected effort raise next week's target. Missed reps at high effort hold or reduce it. This is covered in depth in RPE and adaptive progression.

What happens when you miss a day

Nothing dramatic. The week reshuffles rather than piling up. Miss one day and the planner protects your main lifts and drops accessory volume. Miss a week and it reduces the following week's load before rebuilding — the same thing a good coach would do.

Missing sessions is a normal input, not a failure state. A plan that punishes you for a bad week is a plan you'll abandon in a bad month.
